Your First 4 Weeks on Zwift: A Beginner Training Plan

So you’ve got the trainer set up, you know what Zwift is, and you’ve done your first wobbly ride. Now what? This is the bit where most beginners either wing it and burn out, or freeze because there are a hundred workouts and no plan.

So here’s a simple, honest first-four-weeks plan — the one I’d give a friend who’s just starting. No jargon, no ego, just enough structure to build the habit and actually enjoy it. 🩷

Before you start: three ground rules

  • Three rides a week is plenty. Consistency beats heroics. Three doable rides you actually finish will make you fitter than five you dread.
  • Easy should feel easy. Most of your riding should be at a pace where you could still chat. If every ride is a smash-fest, you’ll be flat within a fortnight.
  • Get a fan. Seriously. Airflow indoors is the single biggest comfort upgrade there is.

Week 1 — just show up

The only goal this week is to get on the bike three times and finish. Keep it easy and short.

  • Ride 1: 20 min easy spin — just explore a Zwift route.
  • Ride 2: 25 min easy, with 3 × 30 seconds a little harder (not flat out).
  • Ride 3: 30 min easy — pick a flat route and settle into a rhythm.

Week 2 — add a little structure

  • Ride 1: 30 min easy.
  • Ride 2: 30 min with 4 × 1 min moderate efforts, 2 min easy between.
  • Ride 3: 35 min easy — try one of Zwift’s beginner workouts if you’re curious.

Week 3 — build the engine

  • Ride 1: 35 min easy.
  • Ride 2: 35 min with 5 × 1 min moderate-to-hard, 2 min easy between.
  • Ride 3: 40 min easy — your first “long” one. Watch a series, enjoy it.

Week 4 — put it together

  • Ride 1: 40 min easy.
  • Ride 2: 40 min with 6 × 1 min hard, 2 min easy between — you’ve earned this.
  • Ride 3: 45 min easy, or jump into a short beginner group ride for the fun of it.

Four weeks in, three rides a week, and you’ll be fitter, steadier and genuinely hooked. That’s the whole trick — small, repeatable, done.

How to stay consistent (the real secret)

Nobody quits Zwift because the workouts are too hard. They quit because life gets busy and the habit was never nailed down. So: pick your three days now, put them in your diary like appointments, lay your kit out the night before, and keep the bar low enough that you’ll actually do it. Motivation gets you started; a plan you can’t overthink keeps you going.

You don’t need a perfect plan. You need a repeatable one.
